Thursday Pull
Lat Pulldown (or Assisted Pull-Up)
3 sets × 10–12 reps
How to do it: Sit up tall, grab the bar slightly wider than shoulder-width, and pull the bar down toward your upper chest by driving your elbows down and back. Squeeze your back at the bottom, then slowly resist the bar on the way back up.
Why it works: Shapes your upper lats, creating a subtle V-taper that narrows the visual appearance of your waistline.
Seated Cable Row
3 sets × 10–12 reps
How to do it: Sit with feet planted, core tight, and knees slightly bent. Pull the handles in toward your belly button, squeezing your shoulder blades together like you’re trying to hold a pencil between them.
Why it works: Defines the middle of your back and improves posture by pulling your shoulders back.
Chest-Supported Incline Dumbbell Row
3 sets × 10–12 reps
How to do it: Lie face-down on an incline bench set to about 30–45 degrees. With a dumbbell in each hand, row the weights up toward your hips, driving with your elbows and keeping your chest resting against the bench.
Why it works: Isolates the back muscles without straining your lower back, letting you focus 100% on squeezing for peak muscle tone.
Face Pulls
3 sets × 12–15 reps
How to do it: Set a cable machine with a rope attachment at eye level. Step back, pull the center of the rope toward your forehead, and flare your hands apart at the end of the pull, keeping elbows high.
Why it works: Perfect for shoulder health, erect posture, and sculpting the rear delts (the back of your shoulders) for a smooth, sculpted upper back.
Dumbbell Bicep Curls
3 sets × 10–12 reps
How to do it: Stand tall with palms facing forward. Keep your elbows tucked near your ribs as you curl the weights toward your shoulders, focusing on a slow 2-second drop on the way down.
Why it works: Tones the front of the arms (the bicep peak) for clear arm definition.
Hammer Curls
3 sets × 10–12 reps
How to do it: Hold dumbbells with palms facing each other (neutral grip, like holding a hammer). Curl the weights straight up without swinging your hips.
Why it works: Targets the muscle right between your bicep and tricep, helping tighten and streamline the side profile of your arm.
💡 Quick Form Tips for Back Toning
Pull with your elbows: Imagine your hands are just hooks. Focus on pulling your elbows past your body to fully engage your back muscles instead of relying on your arms.
Control the lowering phase: Spend 2 to 3 seconds returning to the starting position on every rep. That time-under-tension is what builds lean, defined muscle tone!
